What VO2 max measures

VO2 max is the peak rate at which your body takes in and uses oxygen during hard exercise, expressed in millilitres of oxygen per kilogram of body weight per minute. It sets an upper limit on sustained aerobic effort, which is why it is one of the most cited numbers in endurance sport. A higher VO2 max means more oxygen reaches working muscles, so you can hold a faster pace before fatigue takes over.

The heart-rate ratio method

Measuring VO2 max directly needs a mask and gas analysis in a lab. This calculator uses a shortcut from Uth, Sørensen, Overgaard, and Pedersen (2004) in the European Journal of Applied Physiology, who found a close link between VO2 max and the ratio of maximum to resting heart rate:

The logic is that a fit heart pumps more blood per beat, so it rests slowly while still reaching a high maximum. The wider that gap, the higher the estimate. The maximum heart rate defaults to the Tanaka formula, 208 − 0.7 × age (Tanaka, Monahan, and Seals, 2001), unless you enter a measured value.

VO2 max norms

The bands below are a rough, age-agnostic guide for adults. Values naturally drift down with age, so an excellent score for a 60-year-old would read lower than one for a 25-year-old. Read them as approximate.

More accurate tests and how to improve

For a firmer number, a lab test with gas analysis is the gold standard, and the Cooper 12-minute run is a practical field proxy. Whichever you use, the levers for raising VO2 max are steady aerobic volume plus intervals near your top end. Set those intensities with the heart rate zone calculator, check the ceiling behind the estimate in the max heart rate calculator, and estimate the energy cost of a session with the running calorie calculator. This estimate is not medical advice, so see a doctor before maximal testing if you have any concern.

Preguntas frecuentes

What is VO2 max?

VO2 max is the most oxygen your body can use per minute during hard exercise, given in millilitres per kilogram of body weight per minute. It is a core measure of aerobic fitness: the higher it is, the more work you can sustain. Endurance athletes tend to score high, and it slips slowly with age unless you keep training.

How is VO2 max estimated from heart rate?

It uses the ratio of maximum to resting heart rate. Uth and colleagues found in 2004 that VO2 max is close to 15.3 × (maximum heart rate ÷ resting heart rate). A low resting rate relative to your maximum points to a stronger, more efficient heart and a higher estimated VO2 max.

What is a good VO2 max?

It depends on age and sex. As a rough guide an untrained adult man sits near 35 to 42 ml/kg/min and a woman near 28 to 34, while well-trained endurance athletes often pass 55 to 60. The bands in this calculator are age-agnostic ballparks, so read them as approximate rather than exact cut-offs.

How accurate is a heart-rate estimate of VO2 max?

It is a rough estimate. The method leans heavily on an accurate resting heart rate and on the age-based maximum, and it misses running economy and lactate threshold. A lab test with gas analysis is the gold standard, and a field test such as the Cooper 12-minute run is a closer proxy. Use this figure to track your own trend rather than to rank against others.

How can I improve my VO2 max?

A mix of steady aerobic volume and harder intervals raises VO2 max for most people. Easy Zone 2 work builds the base, while intervals near your maximum heart rate push the ceiling. Progress is gradual and eventually plateaus, and it needs recovery, sleep, and fuel to stick. Check with a doctor before starting hard intervals if you have any heart concern.

What is the difference between this and a lab VO2 max test?

A lab test measures the oxygen and carbon dioxide in your breath while you exercise to exhaustion, a direct reading. The heart-rate ratio here only infers VO2 max from two pulse numbers, so it is far quicker but much less precise. Treat it as a free first estimate, not a replacement for a measured test.
