The math behind it

Casual walking costs about 3.0 MET — three times your resting burn — and most people take roughly 100 steps per minute at that pace. So the calculation runs in two moves: your steps become minutes of walking (steps ÷ 100), and those minutes become calories through the standard MET formula, kcal per minute = MET × 3.5 × weight (kg) ÷ 200.

For a 70 kg person that works out to about 3.7 kcal per 100 steps, so 10,000 steps burn roughly 368 kcal. At 100 kg the same steps burn about 525 kcal. Hills, speed, and stride length shift the result a little; body weight moves it a lot. The estimate here assumes flat ground at an easy pace, so treat it as the floor of what your steps are worth.

Where the 10,000-step target came from

Not from a lab. In 1965 the Japanese company Yamasa launched a pedometer called manpo-kei, literally "10,000-step meter", riding the fitness wave around the Tokyo Olympics. The number was chosen because it sounded good and the kanji for 10,000 resembles a walking person. It stuck for sixty years because it is round and ambitious, not because anything magic happens at step 10,000.

The research arrived decades later and tells a gentler story. A 2019 JAMA Internal Medicine study of older women found mortality benefits rising up to about 7,500 steps a day, then leveling off. A 2022 meta-analysis in The Lancet Public Health, covering 47,000 adults, put the plateau at about 6,000–8,000 steps for people over 60 and 8,000–10,000 for younger adults. The steepest gains come at the bottom: moving from 3,000 to 6,000 steps buys more health than moving from 8,000 to 11,000.

Steps are NEAT, and NEAT is a big lever

Most steps are not exercise. They are NEAT — non-exercise activity thermogenesis, the energy cost of everything that is neither training nor rest. NEAT is the most variable part of daily burn: between two people of the same size it can differ by several hundred calories a day, and it quietly drops when you diet, which is one reason weight loss stalls.

That makes steps the easiest burn to defend. An extra 3,000 steps — parking farther away, taking calls on foot — adds roughly 110 kcal a day at 70 kg, about 770 a week, without a gym visit. Walking also spikes appetite less than hard cardio does, so the calories tend to stay spent. How many calories do 10,000 steps burn?

It depends almost entirely on your weight. At a casual pace, 10,000 steps burn about 315 kcal at 60 kg, about 420 kcal at 80 kg, and about 525 kcal at 100 kg. Pace and hills nudge the number, but body weight sets the scale.

Do I really need 10,000 steps a day?

No. The figure began as a 1965 marketing slogan, not a study result. Research since then shows health benefits rising steeply up to around 7,500 steps and flattening after that. 10,000 is a fine target if it motivates you; it is not a line between healthy and unhealthy.

How many steps does it take to burn 500 calories?

At a casual pace, roughly 13,600 steps for a 70 kg person, 11,900 at 80 kg, or 9,500 at 100 kg. That is more than two hours of walking — which shows why large deficits are easier to build from food than from steps alone.

Does walking faster burn more calories per step?

Per step, only slightly. Per minute, noticeably: brisk walking runs about 4.3 MET against 3.0 for a stroll, so the same half hour burns roughly 40% more. If your goal is calories per day, total steps matter more than speed. If your goal is cardiovascular fitness, pace matters.

Are phone and watch step counts accurate?

Phones in a pocket typically count within 5–10% on normal walks. Wrist trackers overcount arm movement (cooking, typing) and undercount when your hands are still, like pushing a stroller or shopping cart. The error is fairly stable day to day, so the trend stays useful even when the absolute count is a little off.

Can I lose weight by walking alone?

Yes, if the extra steps create a real calorie deficit and eating does not rise to meet them. An extra 4,000 steps a day is roughly 150–200 kcal for most adults — about 0.5 kg per month if food stays constant.
